The first weeks are the most dangerous
Beginners get injured at more than twice the rate of people who've been at it a while. And the rule everyone repeats to avoid it doesn't work.
The numbers are uncomfortable and it’s worth knowing them before you start, not after. A review pooling data from several studies found that people taking up running suffer 17.8 injuries per 1,000 hours of running. Habitual runners, 7.7. More than twice the risk, exactly when you’re least equipped to handle it.
Where you’re going to get injured
Almost half of overuse injuries show up in the knee, and by far the most common is patellofemoral pain — the famous “pain at the front of the knee”. Another 40% is spread across foot, ankle and lower leg: plantar fasciitis, Achilles tendinopathy and shin splints. Above the knee, less than 20%.
The 10% rule isn’t proven
You’ve surely heard it: don’t raise your weekly volume by more than 10%. It sounds reasonable and gets repeated everywhere. The problem is that when it was put to the test, it didn’t work.
The trial was run in 2008: 532 people taking up running, randomly split between a 13-week programme built on the 10% rule and a standard 8-week one. Roughly the same number got injured in both groups, around one in five. The more conservative progression protected nobody.
What does show up in the data is that big jumps do matter: those who raised weekly volume by more than 30% got injured more than those who raised it less. So the problem isn’t going past 10%, it’s lurching forward.
So what do I do?
- Don’t lurch. Raising a little each week is fine; doubling in one go isn’t.
- Respect the rest days. Improvement is built in the pause, not in the run.
- Come back below where you left off if you’ve stopped for more than two weeks.
- If something hurts for more than two or three days in a row, don’t train it: get it checked.
And most importantly: the perfect progression doesn’t exist. What lowers the risk isn’t a formula, it’s consistency without shocks.
